The punching bag has been used in martial arts and swordplay for the entire written history of military training.
It’s responsible for the development of power of every single striking specialist you can think of.

In this piece, I’ll reveal the 5 CRITICAL REASONS why heavy bag training should be the cornerstone of every aspiring Lethal Gentleman’s training regimen, starting today.
1. BONE DENSITY
Most of us have developed bone density through our lower bodies without even realising.
Jumping, plyometrics, sprinting, running, all of these commonly used forms of exercise develop lower body bone density.
However, the upper body is often neglected, and we see this manifest in a lot of upper body bone injuries, particular in older populations.
A way to mitigate this risk, is by giving yourself an upper body equivalent that helps develop thicker, denser boney structures.
The heavy bag is a perfect tool for this. The weight of the bag is substantial enough to create adequate stress to thicken bones, and the ability to grade up to maximal punching power on the bag also ensures you are providing enough stress to stimulate boney growth.
The caveat to this is to make sure you take this process gradually, to avoid any wrist, ligament or connective tissue injuries (especially if you are first starting).
2. ROTATIONAL POWER
If you think about the majority of ‘conventional training’, the majority of this training does not have any rotational component.
Squats
Bench Press
Deadlift
These are all great exercises for the development of absolute force production, but doing these specific exercises alone, without rotation, creates a stiff & compressive spine which does not move well.
The ability to rotate is an absolute staple, not just for the purpose of punching, but for sprinting, throwing, walking, playing sports, multi-directional movement, you name it…
The beauty of heavy bag training is you are able to generate hundreds of repetitions of rotation within a singular session, each acting as both rotational torque & power production simultaneously.
Bodybuilders often move very poorly in these rotational positions, not because bodybuilding makes you stiff in isolation, but it’s a neglected part of their training cycle (and that’s why I like to poke fun at bodybuilder types).
ELITE GAS TANK DEVELOPMENT
It’s no coincidence this tool is so commonly used for the development of fighters conditioning.
If you have never hit a heavy bag before, and you try for the first time (with 16oz gloves), you will be absolutely gassed after 3 rounds if you are training with intensity.
The heavy bag has a unique benefit in where you can work, punch as hard & administer as much violent power as you possible can.
The only other time you would have an opportunity to do this would be in a fight scenario, so from a fight simulation perspective, it can be superior to even sparring for all out power expression.
Floyd Mayweather is famously fabled to run 30 minutes continuous heavy bag session without breaks, which would more so be working on strength endurance in moderate zones of training.
But you could also utilise this more like Mike Tyson did, where he would try and rip a hole through the bag and utilised more of the interval style of training & leveraging it for anaerobic power.
Above all else, it’s fucking fun to train with a heavy bag. Every red blooded male has the impulse to hit objectives with violent intent. This form of training versus doing a jog, it’s an easy decision to choose a tool like this instead of a stale form of cardio.
LIGAMENT & CONNECTIVE TISSUE DURABILITY
Much like the discussion around bone density, proper heavy bag training can also fortify ligaments & tendons.
This was an area coming from professional football that I lacked majorly (as it’s predominately a lower body dominant sport).
When the ligaments of your wrist, elbow & shoulder get loaded under the explosive demands of heavy bag training, overtime they become more durable to these demands.
It is important to note that these structures take much longer to build compared to muscle (due to the lack of blood supply in these structures).
They can take 2-4 times longer, so as a result, we don’t often want to have a big spike in heavy bag training load from never doing this style of training, to then doing 30 minute sessions 5x a week.
You may be able to handle this work in the short term (1-4 weeks), but I almost always see issues pop up in month 2 & 3 after improper loading of this training tool.
CO-ORDINATION, TIMING & CONTROL
I have often spoken about the benefits of layering skill development with cardio.
Whether you never want to fight in your life, the skill of being able to strike & throw your limbs with lethal intent, is something worth having in your rolodex.
Even for the cognitive benefits alone of learning how to control & manipulate your body and develop further kinaesthetic intelligence, learning combinations, footwork, punching angles & biomechanics, each of these aspects of human movement require you to use your brain.
Learning as many different skills as possible & to move your body is as many ways as you can is always going to be valuable, and there’s infinite variety you can leverage when using a heavy bag (especially if you start integrating elbows, switch hitting & kicks into the mix).
You won’t have enough years alive on the planet to ever master using the heavy bag, which makes it such a versatile cardio tool which keeps your brain sharp as well.
RATE OF FORCE DEVELOPMENT
If you were to calculate the speed of all of the lifts you do in a typical gym session, they will be 0.5-1 second.
A single strike can happen in milliseconds.
Rate of force development (RFD) on a heavy bag expresses how fast you can turn muscle strength into an explosive punch.
You need a nervous system that can fire rapidly, followed by whole body kinematics to produce a specific strike (jab, cross, hook, body rips, elbows, kicks), and then your body needs to express rigidity when it makes contact with the bag (which is the second impulse moment of the strike).
There are virtually no exercises in a weight lifting gym that can ever replicate these demands (except for intensive plyometrics for the upper body, which are very risky & advanced exercises, coupled with smith machine throws which are less risky).
Being able to move explosively, and transfer your strength with speed is a skill very few men possess outside of fight gyms, because of the fact it is so hard to train for.
